Greenbelt - 1:56

Ran the Garden City/Eagle path out and back at about 7:10-7:15 pace, then did the last 6 miles a bit quicker, including 4 x half mile pickups in about 3:05 during the last 4 miles. Felt pretty strong today. The day off yesterday probably contributed to me feeling a bit more fresh today.

Fine run today...good pace and good progression. I still envy your greenbelt.

Have you picked any goal races yet? Are you going to try and run Robie Creek or Famous Potato?

From johnr on Fri, Jan 04, 2008 at 01:14:26

Jeff,

yeah, the greenbelt is pretty nice. I live about 4 miles away so I usually drive there when I run on it. I like the foothills trails too, especially the military reserve.

I am planning to run Robie this year. You're not really a runner in Boise unless you've done Robie. I saw on your blog you ran it last year and placed pretty high. I'd be curious to hear about your experience.

From jtshad on Mon, Jan 07, 2008 at 10:07:36

Robie definitely lives up to its reputation...it is a hard HM. Best suggestion I have...train for hills, both up and down as the uphill is very steep and torturous and the downhill is as steep as I have run and you need to be able to open it up. If you can train the actual hill...do it, otherwise train on long continous hills (not repeats) as best you can. See my race report from last year for more info.

PMI: Rocky Canyon Rd to Military Reserve -- 57:06

Great run today up the first 3.5 miles of the Robie Creek course. I took the Curlew Ridge trail down to the Military Reserve and had some great views of downtown Boise. I was able to run hard on the road, but the trails were snowy and icy, so I had to take it easy in places.

PMII: Bishop Kelly track - 12:43

After lifting weights for 25 minutes, I stopped on the way home and ran for 1.5 miles super easy with Leo since I hadn't gotten him out for a run in a while. Very windy, and is supposed to be worse tomorrow.

PMII: Bishop Kelly Campus - 28:37

Went out in the wind and found that the warm weather had melted all the snow and ice on the canals and that it was a mess of mud. I opted for a slog in the soggy grass and bark trails around BK instead. Felt ok.

Didn't have much time to run before breakfast, but I just wanted to get out on the fresh snow and in the sun. Couldn't run very fast, but it was great to get out.

P.M. - Leg speed/hill + run to the gym - 38:06

I did about a mile steady, then did 4 x 20-25 second hard strides with a jog back recovery. Then jogged to Aurora hill and did 4 sets of (20-25 second hill climb, jog back down to the flat and do 20-25 seconds hard). The whole thing took about 15 minutes, then I ran to the gym where I worked out for 20 minutes, doing the following:

-Stretching

-Core: 2 x 25 crunches, 2 x 35 second planks

-Drills: 2 x butt-kicks; 2 x lunges; 2 x A-skip; 2 x high knees (all done on the basketball court)

Canal banks + Borah campus/track -- 1:04

Nice easy run this evening. Got out late (5:30 pm) so most of it was in the dark. Didn't go slow by design -- the roads were completely icy and everything else had a couple inches of snow on it. So I just kept it slow and easy (avg heart rate 125) and enjoyed being outside.

Treadmill+ -- 1:07

It was snowing very hard and I was hoping to do a progression run, so I had to do it on the treadmill at home. Miles were 8:50, 8:00, 7:30, 7:00, 6:30, 6:20, followed by 2 miles of 10 x 30 second pickups with some jogging between. I finished the run with a mile outside easy with Leo. Incidentally, the pace on the treadmill at home is much different from running on other treadmills or running outside. Everything on our treadmill requires a harder effort to maintain a given pace. My estimate is that 6:20 pace feels like 6:00 pace outside. My heart rate (got up to about 173) was higher on this easy progression run than on the LT workout earlier this week that was at a much harder effort. But in the end, what the screen shows isn't that big of a deal. I got a pretty good workout and  was sweating like crazy.

Greenbelt -- 1:10

Did a progression run on the greenbelt. The path was mostly clear, but there were a few miles of snow and slush to contend with. It also got dark about midway through the run. Considering those factors and the worst week of sleep I've had in recent memory, I'm happy with the workout. Splits were 7:28, 7:01, 6:46, 6:38, 6:25, 6:10, 6:13, 6:16, 6:09 and then 1.5 miles easy at 7:45 pace. Six miles (4-9) at about a 6:19 average. Not sure where the cut off for marathon pace miles ends and threshold begins, but the mile breakdown is a good estimate.

The canals were sloppy and slushy so I went to the track for some strides and easy hill work. Did 4 x 100 at the track, 3 x 25sec hill repeats and 4 x 100 at the track. Ran from downtown up 6.25 miles on Rocky Canyon Road (about the first 5.4 miles of the Robie Creek course). On the dirt section, the surface went from slush to snow to slick snow over the course of the 1200 feet I gained. After I got back to level ground, I was hungry, thirsty and my quads were pretty beat. The last 40 minutes around the North End was tough.

P.M. - 2 mile wo, 3 x 2 miles, 1.5 mile wd

On the greenbelt. One of my worst workouts in recent memory. Hamstring made my stride clipped and a little awkward, although not painful. I had some stomach issues and really battled the wind in places too. I ran slower than I wanted, but averaged 6:05 pace with 3-3:30 jogs between. Despite feeling like crap, I think this is a beneficial workout right near LT pace. Hopefully tomorrow I'll feel better.

Greenbelt - 2:02

With the hamstring issue, I knew today's run would have to be very easy if it was going to happen. I took the canals down to the Garden St. access of the greenbelt, then ran all the way to the end of the Eagle path. That gave me about 14 miles, so I added a few more around the Eagle River complex to get 16. The first mile was 8:10 and I got down to 7:24 by mile 14 before backing off a little. The hamstring is still sore, but no worse than before. My right groin got a little sore and tired too. Overall, a pretty easy run at 7:40 pace on a nice brisk morning.

Kept it easy again today. The hamstring is feeling a little better, which is a good sign. Averaged about 7:35-40 pace and got down to 7:15 pace at the end. I will plan to do some longer, easy miles this week until at least Thursday or Friday and see if I can resolve the hamstring issue that way.

Took an easy jog and then a short walk with my dog, Leo, this morning. Snowy but nice.

P.M. Greenbelt - 2:08

I did a 3 mile loop from the DoubleTree and then headed downstream toward Barber Park. My leg was feeling somewhat better so I unintentionally ran a little faster than I wanted for the first 6 miles (7:15 pace). My plan was to keep it at 7:40-8:00 pace this week until the hamstring was completely better. By mile 8, I was having a lot of soreness on the inside of my knee, right where the hamstring attaches to the knee. The last 7 miles of this run were very tough. I stopped twice to stretch and in the last few miles was hobbling at 9:00 mile pace or slower in places. I would have walked back to the car, but it was too cold.

I guess I might have been a little ambitious the last 3 days (42 miles). I'm guessing I'll be taking some days off now. We'll have to see.

Hamstring/knee is hurting. There is no way I could run today. I did 15 minutes on the exercise bike at the gym and burned 155 calories. I figured if it was irritating the hamstring it wasn't worth it for such a minimal workout, so I quit after 15 min. I lifted for 20 minutes and hit the steam room and hot tub and tried to stretch it out a little bit. Later I iced a couple of times.

Feeling a lot better. The run on the treadmill averaged about 9:20 pace. I got down to 8:57 pace and felt a slight tightening of the hamstring. But overall, I felt great after taking 4 days off.

I got diagnosed with a hamstring strain, specifically on the part of the hamstring that connects to the knee. The replies from a couple of FRB bloggers were right on target. I got an order for physical therapy, which I may or may not use. I think the next week will include just a lot of easy running and some cross training.

Bad weather brought me indoors to the gym for my run. Started out slowly for a few minutes (9 min pace) and started working it down. Awoke at 4:30 this morning to a phone call which contained the two works educators love most (other than "summer break"): snow day! It seemed kind of weird as the weather didn't seem that bad, but I'm not complaining. I have lots of painting to do today.

My run was slow and didn't feel that great. The hamstring is not improving, but I was able to jog around on it without massive pain. I would take some more time off, but in my running career, I have observed if I have a minor injury I can just run through it and it gets better, and if I have a major injury, even time off doesn't really seem to help. Maybe that doesn't make sense, but I'm worried that if I take a couple of weeks off for this hamstring strain, I'll start running again and it will come right back. Then I will have wasted a few weeks of training, be out of shape and depressed, and still injured. Maybe this is rationalization for not wanting to stop running....

Still not improving with the hamstring? A couple of day layoff could help with a lot of stretching/massage/ibuprofen. Then, just ease back into the running to work it back out.

Good luck with the injury and hang in there.

Kind of a tough run in the wind and snow. Running straight into the wind reminded me of my days in Pocatello, where we would call the labored effort "10 yard fight" after the Nintendo football game of the same name. In that game, it took players about 30 seconds to run the length of the field and breakaway touchdowns were nearly impossible. So our running straight into the wind resembled the players moving so slowly across the screen.

Other than the wind and snow, it was a pretty basic run. I'm really hoping to increase my mileage next week now that my hamstring is coming around.

Ran at 11 p.m. I have been tearing out the kitchen floor and other such duties the past 2 days. No run yesterday. Oh well, it had to be done by a deadline.

The run was ok. I did 6 x 1 min marathon pace (6:25) pickups and 6 x 1 min LT (6:00) pickups to add some variety to the run.

Ran from my house to Cassia Park and measured a lap or two with the Garmin (.48m). Then ran to South and measured our jr high team's 1 mile time trial course (.95m - no wonder it was fast). The ground was partially dry, but slushy in places as well. Decent run. Will do a tempo tomorrow and a long run Saturday.

Easy 20 minutes with Leo, then a bit quicker solo after that. Cold out this morning, but got the run in at a reasonable hour (7 am) due to an inservice day at work which resulted in a later start. Felt ok, but don't really like the morning run thing.

Waterfront 10m - 58:32 - 1st place

Woke up this morning to some very strong winds and rainy weather. The predictions last night were gusts up to 60 mph and 1-2" of rain. It wasn't quite that bad though. I jogged down from the hotel to the registration and contemplated running the 5k rather than the 10m because it didn't sound like fun battling the wind for 10 miles. But I figured I had nothing to lose and could at least get a good effort in, so I talked myself into the longer one. The course was very scenic; out and back from Fisherman's Wharf past At&T stadium where the Giants play. It was flat almost the whole way too. Here's the rundown:

1: 5:47 Felt very easy, in a pack of 4 runners. Glad I went out with the group even though it felt slow

2: 5:55 Settling in. Still a pack of 4 and running pretty comfortable. Winds not bad at this point.

3: 6:10 I led for a while because I felt like a leech drafting off the other guys. The wind would just stop you in your tracks in some places.

4: 6:15 Past the stadium and out onto an industrial area with a few turns. Kind of lost some intensity here because the weather was so crappy. I just decided to kind of stay in a relatively comfortable zone and try to make some moves on the way back.

5: 6:09 Some small uphill sections and the worst windy stretch. Turnaround point and I'm about 10-12 seconds behind first running with another guy.

6: 5:37 Pretty fast mile. Still in 3rd place. Rainy hard for a few minutes in here.

7: 5:39 Back past the stadium and onto the wharf again. Moved into 2nd and gaining a little on the leader.

8: 5:27 Wind at our backs and rolling pretty steady here. Closing in on the leader.

9: 5:34 Passed the leader with a little under 2 miles to go. Feeling pretty good through here. Wondering whether to keep it steady or try to make a big break. Decide to keep it steady and save some for the last mile.

10: 5:35 (58:14) Hit the headwind again on the last mile and it started to hurt a bit here, but I had enough to hold on for the win. Garmin measured the race at 10.06 and 58:32 for an average pace of 5:49. Last 5 in 27:55 on the Garmin. I probably didn't run the greatest tangents so the course was probably accurate.

Cooldown with the 2nd and 3rd place guys, who are really cool guys and both training for marathons.

Overall summary of race: A win is a win, and for the conditions, I'll take it. My training has been weak the last month or so and I really need to start cranking it up.

PM: 2+ hour hike at Muir Woods/Dipsea Trail. This was a lot of fun!

Awesome Race, John! I agree. Win is a win. I had the same feeling two years ago when I actually "won " a race (the winter series I do has a 3mile, 10 mile and 20 mile on one of the Sunday's and the 10 mile is a grand prix event).. Well I won the 3 mile at about a 6:20 per mile pace and almost felt embarrassed. My dad cheered me up though and was like "Heck, they had their chance, plus you ran out in the snow and wind. A lot of people didn't even show up! Once that gun goes off, it's survival of the fittest". So I don't think there's anything shabby about a win, especially one where you are well in the mid-5's per mile. Great job!

From jtshad on Mon, Feb 25, 2008 at 09:51:15

Great race, John! Sounds like you ran a very smart and tactical race by just getting in with the group, running some easy middle miles then pouring it on at the end. Congratulations on the 1st place!

From Earl Corney on Mon, Feb 25, 2008 at 12:21:48

Nice! Way to show those Californians how an Idahoan races! That's a good time, too, especially given the conditions and time of year. I like the blow-by-blow commentary. I just got a Garmin, too.

I check your blog several times a week and your training always seems solid. I think you're too hard on yourself. But, I guess you could say the same thing about me, too. Big picture, you had a solid winter of base through crappy weather and a busy job, you never missed more than a couple of days due to injury, and I'm sure you are going to run some killer times this year. Keep it up.

Johnny,

That's a great tempo run and a good week so far. Are you still racing tomorrow? If so, looks like you're running through it...

I was thinking about going down to watch the 8k champs in Central Park but I think I'll skip it since half the field has dropped out.

Danny,

I've decided to skip that race tomorrow. I'm just worn out from no sleep and think I'd be better off just getting some training in. I'm tenatively planning a 5k in Vancouver BC at the end of spring break (3/29). The field has been pretty deep in the past and it would be a good chance to get in a fast race.

That race would be cool in Central Park. Who dropped out?

When do you race again? Any plans for this weekend?

Originally it was going to be Ritz, Webb, Abdi, and some others, but Ritz, Abdi, and one of the Torreses dropped out. Looks like the other Torres won it, and Webb had a bad race. I decided to sleep in instead.

I think I'm racing a local 4M on 3/30. Nothing exciting planned this weekend, but next weekend is Easter and we are spending 4 days on Block Island, Rhode Island.

Thursday night I ran 48min on the treadmill at the Y, it said I covered 8mi, but I'm pretty sure that's not accurate. Could be angled downhill. Are the treadmills at your gym trustworthy?

You should be up on the mileage board again this week after your long run today, right under Sasha! Your trip should be great, the Northwest is usually just starting to get nice that time of year. Let's hope it doesn't rain too much. I've never been to Vancouver but everyone else seems to love it.

Nice splits, John. Your training is looking good.

From johnr on Sun, Mar 16, 2008 at 20:37:49

Dan,

Nice treadmill run. I don't have any gauge of accuracy for treadmills, other than the one we have at home is off. To run 7:00 pace feels like a sprint. The ones at Gold feel comparable to outdoor efforts.

Regardless, you are obviously getting fit. Have a good time in Rhode Island.

Ran 5 miles from my house onto the greenbelt (7:08/mile pace) and then did 4 x 1 mile pickups at 6:04/mile pace with 1 mile easy between. I finished with 3 easy miles (7:14/mile pace). The total run was just under 7 min pace.

I'm feeling pretty good about another 70 mile week with a 16 miler this morning. It felt easy until the last 3 miles. The pickup miles felt better than the slower ones, actually. I think that is a good sign that fitness is coming along.

Now I need to start working on some doubles and definitely adding some hills for Robie Creek.

As a runner from Alaska that lives in Bear country I will pass on the bear interaction! I cross paths with bears all the time but not yet while running, and I really do not want to. I hate to think what a mom with two cubs would do to a runner accidently running TOWARDS her young. I really like spending time in the area you are at when I need to spend time i the Olympic P. area.

Vancouver Spring Classic 5k - 16:45 - 13th place

I wrapped up my spring break trip with a 5k race this morning in Stanley Park in Vancouver, B.C. When I saw we would be in Vancouver, I checked to see if there were any races this weekend, and found this one. I knew by looking at past results it was deep and fast up front so I thought it might be fun. This park is huge and really a beautiful place to run.

The day was chilly and a bit breezy, but nicer than the day before. I jogged the course as a warmup, did a few strides and lined up. This was the worst part of the race. There were 300+ runners on a bike path a few feet wide. I got off to a slow start, ran through some deep puddles, nearly rammed straight into a minivan parked on the path, and stressed quite a bit as the runners up front were way ahead of me. I weaved through some runners up a couple of hills, and hit the 1k in 3:22. Way too slow. I tried to pick it up and went through the mile marker in 5:21. I believe this is my fastest mile since a 4:09 1500m I ran on the track about 2 years ago.

I did try to battle a little bit and passed a few more runners in the last 2 miles. My last kilo was my fastest, which was good, but I didn't feel like I competed well. For the first time in my life I also had the feeling that I was running pretty hard, but not moving that fast. I really didn't hurt much, but the speed wasn't there. Within 2 minutes of finishing, I was almost fully recovered. I feel strong, but not fast, but that's probably what I should expect given my training.

Positives: Decent time off a big mileage week (for me); almost a minute faster than the last 5k I ran.

Negatives: Unaggressive at start; didn't make it hurt like I should have.

Nice run and a great time! Sounds like you learned a bit about how to run the next 5K. 5K's are tough when you are marathon training, a whole different approach to that type of race (pushing to anareobic levels quickly and maintaining the burn rate).

I felt exhausted again after track practice, but managed to make myself get in some hills. Warmup and warmdown in Ann Morrison Park and on the greenbelt.

The workout was 2 sets of the following:

4 x 45 sec dirt hill, jog down recovery; 50 seconds hard on the flat; jog 4 minutes

4 x 1:00 Americana hill @ 5:43/mile pace, jog down recovery; 50 seconds hard on the flat; jog 2 minutes

My achilles was hurting quite a bit on the warmdown, but other than that, I'm glad I gutted out this hill workout. Probably will hit the trails the next couple of days and maybe race another 5k on Saturday.

Just a jog/shuffle with Leo. Not feeling much better -- achilles, body aches/cold and motivation. 3 days of crap (2 days no running and one day with a 2 mile shuffle). I think it's time to just gut it out tomorrow and get back into regular training. I know 2 days off isn't going to help the achilles at all (never does), so I guess I'd be better off just to keep running through like I usually do. I'm not sick enough to take days off, just bad enough to make the runs a bit tougher than usual. Enough whining. Back to running tomorrow.

Did a long run today. Achilles was sore throughout most of the run and my energy levels weren't great, but made it through, so I'm glad for that. Started on the greenbelt and took the Castle Rock trail to Table Rock road, and then went up Rocky Canyon road until the Curlew Ridge trail comes in. I took that to the military reserve, and then ran home and added a few miles in the neighborhoods. Total run was at about 7:20 pace; the last 10 miles once I got out of the steep hills was at 7:02 pace. Great day for a run, with the exception of a quick rainstorm when I was in the reserve. I do feel a bit more motivated now than I had the last few days and I think getting good sleep this weekend helped me beat the cold I came down with.

Race to Robie Creek - 1:25:04 - 6th place

Well, I guess now people in Boise will consider me a "real" runner since I completed the annual Race to Robie Creek. This is called the toughest half marathon in the Northwest. It gains about 2,000' in the first 8.4 miles, then drops down between 1000' and 1500' in 4.7 miles. Most of it is on dirt roads. The day started out kind of chilly and a bit breezy, but in the end, it couldn't have been much better. I got a good spot at the start line, in front of 2,400 people. This race had a lot of former top 10 placers coming back, but no former champions, which was rare. I was hoping for top 5 and/or a sub 1:25 time. Top 3 and sub 1:23 was my ideal goal. Here's the breakdown:

Mile 1: 5:34. Mostly flat mile. Got out well and felt like I was running very easy. 5th place

Mile 2: 6:22 Solid climb up Shaw Mtn. Rd. Eventual race winner Brian Crowl caught me at the end of this mile and we ran together until about 3.5. At about 15-16 minutes in, he told me that if we kept the front runners close, we could catch them on the downhill. Well, he did. I didn't. Good fan support through here, including lots of people I knew.

Mile 3: 5:43 Drop down into Rocky Canyon and the beginning of the 6 mile climb to the summit. Really feeling strong through here.

Mile 4: 6:33 Onto the dirt at mile 3.4. Faster than I expected but feeling good. Passed Tyler Williams, a former 3:45 1500m guy at NAU, at about 3.5. Have gained about 600' by mile 4.

Mile 5: 7:14 In no man's land. Plugging along ok. Brian isn't far ahead, and around most of the curves I can see eventual 2nd and 4th place finishers.

Mile 6: 7:17 (38:45 total time). I'm estatic to see the mile 6 split, which comes at the bottom of the second worst climb of the race.

Mile 7: 7:34 A couple of tough hills in here, and I'm wavering between excitement and feeling like tossing in the towel and walking, depending on the moment. Still in 5th place.

Mile 8: 7:55 There's one tough little hill between 7 and 7.5, but that half mile isn't too bad. At about 7.6 to 8.4 (the summit), I really lost a lot of ground.

Mile 9: 7:59 Ridiculous. I crawled up the last half mile (didn't walk, but may as well have) to the summit and although nobody passed me,  when I glanced back, a small pack had made up lots of ground. The first part of the downhill went ok; I got the lactic acid out of my legs and was able to handle the terrain ok. The snow and ice was mostly gone, so the footing was solid.

Mile 10: 5:08 Started to get into a decent rhythm but a bit before mile 10, my calves started to cramp. Very reminiscent of SLC half last year and NYC marathon. Tried to change my stride to compensate but not working. Too bad, because I'm feeling great otherwise. Ate a gel I had taken with me. Didn't have water and it was a bit sticky but I got it down.

Mile 11: 5:29 Got passed by two people as the cramps have hit full force in the calves. Stopped once to rub them out; probably didn't help. Frustrating because I really feel like I could roll as the grade is still dropping, but not as steep as before.

Mile 12: 5:19 One guy is gone, but 6th place is coming back to me. I can't fully push off on the calves, but if I land on my heels and change stride length frequently, I can keep the cramps somewhat manageable.

Last 1.1: 6:57 (I think mile 12 was short) Made some nice surges as the ground leveled out the last mile. Actually felt pretty good, and passed a runner with about a half mile to go.

Overall, I think the race went ok. Obviously the trend of my calves blowing up is a huge issue I need to resolve. I do feel that I could make some changes and run a few minutes faster if I do it again. Having said that, I think this race is a novelty act and I'm not sure I'll run it again. There are a lot of other races that are better organized and don't have the frat party feel.

Nice run...I know the feeling of wanting to throw in the towel near the top, last year I was thinking the same thing. Very solid time (beat mine from last year) and you would have been even better if not for your calves. Great job!

This one hurt. I was hoping an easy run would clear out some of the crap from my legs. I think this might be the worst my legs have ever felt after a race. Quads, calves and ankles are the worst off. Hopefully I can run easy the rest of the week (goal: 50 miles) and then get in a long run by next Sunday.

Easy stretching and core work.

Long run today. Feeling like I need to put in 3 or 4 really good mileage weeks before the marathon on May 31. The heat was a factor today for the first time in 2008 - I even got a little sunburned (maybe due to the fact I started my run at 1 pm). There were literally hundreds of bikers, runners and walkers out on the greenbelt today.

I started in Ann Morrison Park and ran down onto the Garden City/Eagle stretch, and came back the same way back to my house. I intended to do a slow first 16-17 miles and then finish hard, but it ended up being just a steady run the whole time (7:12/mile ave). The last 3 miles were definitely tough and there was no way I could pick it up much.

Nice running, and it doesn't matter where.

I hope you can get some rest.

I will be in Boise Friday night through Sunday. I'm staying at Oxford Suites. I was going to get up on Saturday at 7am or earlier and do a run of about 8 miles or so around there, because I have to be back by 8:15 to take my daughter to her soccer tournament that starts at 9:15am.

If you want to meet me there and do a run that would be great, but I do understand if it's inconvenient for you and it would be no big deal if you couldn't make it.

Good luck at the Great Potato HM. I have never run this one (half or full). I have heard so-so things about the race, like watch closely for the course markers! With the way you are running, you have a good shot at the win (or at least a top 3 finish dependin on what other speedy Boise runners show up).

Great Potato Half Marathon - 1st place - 1:17:25

I feel like I accomplished today's objective: a good, even effort without thrashing my legs too much or really going to the well. It was a warm morning, but not too bad as the race started at 8 a.m. It was worse for the marathoners. Led the last 11 miles of the race. Went off course twice following the lead biker, which was really rough mentally. The course does live up to its reputation of being poorly marked and unorganized, but that's ok. For a local YMCA race, you really can't complain. Part of the problem was the course had to be detoured a couple of times due to greenbelt construction, which put it about .2 long, according to 2 Garmin readings (mine had it at 13.22). All things considered, I think the time was solid for the effort and conditions.

I'm really excited to see how you'll do in Newport. You surely have a shot at a significant PR. Next year you'll have to go down to Ogden and mix it up with all those other guys.

Not good news. I warmed up to do a workout, but the shin was just too sore. I limped along for 4.5 miles at just under 8 min pace and it wouldn't get any better. I have had a stress fracture once and it felt a little bit like this. Hopefully it's just tissue damage near the bone. The pain shoots up and down my leg and weakens it to the point where it feels like it might buckle. Most days aren't this bad.

I think my new game plan for the marathon on the 31st is to try to x-train and maybe jog a few minutes a day and see if that will get me to the line.

Hope the time off and x-training will work and allow you to run the marathon. If not, don't push it and get injured worse, there are other races to run later this year.

Newport Marathon - 2:43:12 - 4th place

Wow, this one was a surprise. My body managed to hold up and I pulled out a 7 minute PR from my first marathon, New York City. My primary goal was a sub 2:50, and I would have been really happy with running 6:20 pace (about 2:46). Given some of the injuries I've had spring I feel great about this. I guess my unintentional taper (16 miles last week and 13 this week) didn't hurt me too bad.

The race conditions were ideal. Calm, cool and no rain. The course is flat almost the whole way, and after the first 4 miles, there's no sharp turns or anything to deal with. Most of the run is along the bay and it's really quiet and scenic. A way different experience than New York City for me.

Sean Sundwall put on a clinic. Running 2:22 is amazing in it's own right, but you don't see many runners go 2:22 running solo the entire way and winning by 19 minutes. That was a very impressive performance and I'm happy for Sean for breaking the course record and running so awesome. There was a lot of buzz at the race about his effort Saturday. Congrats to a talented runner and a good guy.

My race was pretty consistent. Except for mile 3, in the first 19 miles, my splits never varied by more than 9 seconds! I kept them all between 6:08 and 6:17. I was able to stay in a groove, keep hydrated and fueled and not worry too much about the other runners in the race. At about mile 20, some calf cramping started and my quads starting feeling hammered, but I stuck with it. My calves never fully blew up, which has happened too many times in the past year. I tried some different things that I think worked out. I had great course support from the other runners and from my wife driving the last 10 miles and stopping every few minutes to encourage me. I ended up moving into 4th place the last half mile and holding off a couple of runners that were not too far behind. Second through 7th place were all within about 3 minutes, so it was relatively deep up front for such a small race (750 registered).

My legs are absolutely destroyed today, but amazingly my shin isn't sore. Everything else is. I plan to recover and then try to build a little bit of a base this summer. I know my mileage is still very low by marathon standards. Maybe I'll try another one this fall.

Half marathon splits were 1:20+/1:22+. I'll probably put my mile by mile splits down at some point for my own reference.

John,

It was great to meet you at the start. I couldn't be happier for you. You looked very comfortable both times I saw you and as I said in my race report, I think you have a bunch of untapped talent left in you if you can stay healthy. After your impressive performance at Newport, you should have no trouble staying motivated. Consider Twin Cities for Fall marathon. Should be some excellent competition.

I'm using this as a down period to try to get healthy. I'll post my plan today in my blog and I'd be interested in your comments. Thanks for checking. Looks like you're running well, eh?

Just a thought. I have one repaired achilles and one that complains. I found out last year that serious hiking with a lot of uphill was worse than any running including intervals. Easy hiking was no problem but keeping up with the teenage CC runner on hilly trails was a killer.

From johnr on Fri, Jul 18, 2008 at 15:15:36

You may have a good point! I could feel the achilles squawking going up a talus slope on the way to a lookout station, but it was worth it! Do you wear standard hiking boots or trail running shoes when you backpack and hike?

From saamijeff on Fri, Jul 18, 2008 at 17:54:59

I usually wear light hiking boots for any real distance or elevation gain. I have done only a little hiking yet this summer but unlike last year achilles is quiet.

P.M. - Canal Banks + neighborhoods - 35:23 Wore my new Brooks that I won in Newport. They are very stiff but seem to work OK and not irritate my achilles too much. I ran the last 3 miles under 7 min pace and that was a bit of a chore right now!

P.M. II - Downtown Boise - 23+ Well, this was actually an early A.M. Wednesday run, technically (1 a.m.). I just got done watching a concert downtown and ran around the city in the dark. It was kind of nice, and luckily I had a pair of shoes that were kind of designed for running. No, I wasn't being chased by the police. I got a chorizo with sauerkraut when I was done from a street vendor.

For best results, next time you might want to try eating the chorizo with sauerkraut BEFORE you run.

Hot run this afternoon, but not too bad as I had a little shade by the river. Averaged 7:18/mile pace, which wasn't too bad. I think this was my longest run in a month! Did a couple of pickups in the 6:20 range during the last mile. Achilles not too bad, so that's a good sign.

Greenbelt + Quarry View Park- 1:13

Ran from Americana upstream, and headed into Quarry View Park to do a few laps on the junior high xc course (rocky trails and grass). The kids hate this course, although it's not really too tough. Lots of small rollers, but slow because of the rocky terrain and grass, which usually isn't clipped too short. Part of the reason it's unpopular with the team is because it's always the first meet and nobody is in shape yet.

Anyway, the run was good. I started at 8 p.m. so it wasn't too hot. My achilles hurt but not enough to stop me, just enough to feel it every step. Averaged 7:17 pace which wasn't too bad with 2.6 miles in the park.

Planned a run later but didn't get around to it.

Trying to figure out a way to put a good spin on the 118 miles I ran in July. Well, it's almost as much as some people on the blog run in a week...and it's more than I ran in June, so that's a start.

I did also do the following in July:

60+ miles biking

45+ miles backpacking/hiking on trails

10+ miles walking on the greenbelt

15 weight sessions (mostly in the 20-30 minute range; not too intense)

Garden City/Eagle greenbelt - 56:07

One of my favorite places to run, although two new small sections are now paved. I guess that's "progress" Eagle, Idaho style. I had a nice evening run - 7.5 miles at 7:28 pace. My achilles felt fair, I guess. During the run, I did a lot of thinking about my summer running. This was natural because my summer is offically coming to an end; I go back to work tomorrow. My review can be summed up like this:

After I ran the Great Potato Half Marathon on May 17th, I was stoked to prepare for the Newport Marathon 2 weeks later. After that, I planned a few weeks of lighter training (including 2 weeks in Spain) and then some great base mileage during the summer.

Looking back through my blog, I've averaged 23 miles per weeks in these last 11 weeks! I hoped that number would be in the 60s or 70s. The few weeks of down time have spiraled into 2.5 months. To be fair to myself, the two weeks before Newport I was having a lot of shin pain, and the time off didn't appear to hurt me too bad. And the travel to Spain and not wearing good shoes really messed with my already chronic achilles tendonosis.

But it's hard to separate being injured and being unmotivated sometimes. I do think the two go hand in hand. It's hard to get pumped up to go run when you know it's going to be a drag. The less you run, the harder the daily runs get until you're at the point where long runs are iffy because you don't know if you'll make it back to the house!

That's where my running is right now. Dealing with the chronic achilles deal, trying to rehab it (not being all that motivated to rehab it), planning big for the future but wondering if it's realistic. I suppose the best thing for me to do right now is as much easy running as I can tolerate. I think Fall racing is probably out for now. I probably will get some "workouts" in with the junior high xc team I coach, and that coupled with a slow, steady increase in mileage should be my game plan.

Hopefully today was a step in the right direction.

I think you have a bright running future, you just need to get over the injuries. I have several friends who have had great recoveries from injury to run great races later (e.g. Paul Peterson on this blog!). You need to give yourself time to recover, it is hard and demoralizing, but it takes some time. I think your approach about slow, steady increase with an emphasis on being patient will do you good. Keep up the spirits will help as well...don't look back with remorse but instead look back to gain knowledge and perspective on where to go in the future.

Stay strong!

Actually the last time I looked at a Men's Fitness it said running is "for girls" and that to bulk up and get babes you should just lift weights and drink lots of protein shakes.

How'd it go for Joey in Gooding - did she say yes?

Started out easy because I was stiff, but picked it up and had a nice last 10 minutes of the run.

Earlier I hiked about 1:40 on the Warm Springs Trail out of Bull Trout Lake with Emily. It was great. The air was brisk and the snow from that morning had melted off, so it smelled nice out and the trails were soft, but not muddy.

Achilles very bad at first, but better by the end of the run. First xc race of the season this afternoon.

A couple of cheap, junk miles while cheering on my runners at the xc meet. Boy are we not good this year. But the kids were pretty excited, so that's a plus.

"Long" run from the cabin in Donnelly. Nice morning run on mostly unpaved roads. Great scenery, but suffered quite a bit with achilles pain. It's funny how perspective changes on long runs; when I'm fit and used to doing 18 to 20 milers, a 10 miler seems to go by quick. Today it seemed to stretch on and on, especially the last 20 minutes.

That seems like not a bad time at all for that thick grass loop with all the turns. Then again, with Mickey D's at stake, I don't blame you for running hard. Why didn't we get to do fun stuff like that at practice? "I'll drop you off in the desert to run for 6 miles on dusty roads with no water and if you survive the school bus will pick you up." --Mr. Lewis

I'm just going to run easy for a while and see what happens, and hopefully I'll be able to add back some speedwork soon. I made a few mistakes in my training but I need to get at the underlying problem so this hopefully doesn't keep happening. I'm guessing my complete lack of flexibility is not helping.

How bout you, still planning a 5k or two this fall?

Yeah, I decided to quit being a baby and just have fun and run some miles. My achilles pretty much hurts consistently - but randomly better and worse at times - so there's really no sense in not training hard. The problem is I've gotten lazy the past 15 weeks with an average of 26mpw! Some was legitimate, but part was just not wanting to run through the pain when I could have.

Jeff,

Our city meet is tomorrow which will wrap up the season. We aren't the best team but our improvements have been pretty good and the kids are enjoying it. I'll call that a success at junior high.

Hope your recovery is going well. Way to push it though and finish in brutal conditions.

Garden City Community Fun Run - 17:17 - 2nd place

Ran in a low key fun run this morning to benefit the Boys & Girls Club. We heard from one of the race organizers that not many people had signed up so we thought it would be nice to help them out. In the end, there was a better turnout than they expected, so they were happy.

It was a cold, but beautiful morning. Since my last race in May (Newport Marathon) I've averaged under 30 mpw and haven't hit many workouts. But my injury is coming around so the last few weeks have been getting better and better. Needless to say, I wasn't sure what I could do today. The plan was to be conservative and not blow up.

The pace felt kind of fast initially, but the first mile was only 5:38. The eventual race winner had led from the gun and already had a good 8-10 seconds on me. The second mile was 5:39 and I didn't feel like I was pressing enough, so I tried to pick it up a little the last mile. I ended up with a 5:28 third mile and a decent kick for about a 17:17 (don't know officially - could be faster. I forgot to stop my watch right at the line, I think). The winner was probably around 16:50ish.

All in all, I'll give myself a B+ for the day. My body held up well and I ran good splits, but I didn't race. That's ok for the first one out, though. I have 5ks the next two weeks that are a lot bigger and I'm looking forward to those. If I can get through the next few weeks without getting injured, I'll try to make a push for a January or February marathon.

40 minute cooldown to get some miles for the day.

Good job big guy, it's always fun to run well and not feel like you had to race but still get a good effort.

Greenbelt - 1:31

Got started a little later than I wanted to this evening, so the last 3 miles were in the dark. Really great evening - the leaves were changing, it was nice and brisk and I even saw 2 giant great horned owls roosting in some cottonwood trees at about mile 9. The last couple of miles were tough as my body started getting fatigued and my achilles starting hurting. I did stop a few times to stretch and that helped a bit. Started at the DoubleTree and headed downstream. I managed to get about 20-25 minutes on the dirt section heading toward Eagle, which was nice.

Didn't get out until 10 p.m. - need to stop running so late. I did an easy, easy 4 mile jog with Leo to stretch out my sore calves. I did 4 x 100 easy strides at the track, but the rest was just mileage at 8-8:20 pace.

Brought some of my 9th graders to Cassia Park to work out with Borah's team. We did a whistle workout with pace changes. It was tough, and kind of fun to see some of my former junior high runners putting the hurt on me. They have come a long way.  My 9th graders stepped up and ran hard, which was cool. Did a bit of fartlek on the cooldown when I remembered halfway home I'd left my keys at the park!

Great trail run on a awesome afternoon. Went up Hulls to the junction, and headed left to Bob's trail. Gained about 1,100' in the 4 miles up to 8th Street. Then went down Crane Creek and behind the golf course to Bogus Basin Rd. Started adding some time on the Harrison Hollow trails but I was getting too fatigued and sore so I called it a day.

Stair running at hotel - 20+

Flew into Cincinnati. Had 2-3 hours before a group dinner/meeting. Delays in airport, long wait to check in turned into 25 minutes until dinner. So I ran 20 minutes up and down the stairs at the hotel (24 flights). I will say it made me sweaty, dizzy and my quads kind of trembly. Then after I busted down to the lobby, we sat and waited for 30 minutes before heading out to a long, slow dinner. I know, I should have run at 5 a.m......but I didn't.

Run Like Hell - 17:30 - 12th place

This was a big, fun race with over 2,100 runners - many of them in costume. There were some pretty outrageous ones that would make it hard to compelete a 5k in, and then there were people like me (1970's running theme) who tried to dress up a little but still try to run reasonably fast. I think only one costumed runner (a dude wearing a wig) finished ahead of me. The Juno theme was well represented this year I noticed.

There was a mass start (tricky in the dark) and I spent the first half mile passing lots of people, including several Ninja Turtles carrying pizza boxes. Also had to dodge some traffic the cops didn't block off going down the first hill. Hit the mile in about 5:25, feeling really good. Turned into the cemetery and it got really dark. There were torches and flashlights on the course, but I was pretty tentative through here - lots of hills and turns. Hit 2 miles in 11:20 and was back on the roads shortly after that. Passed a few more people but then got way too comfortable and got passed near the end. Like my last 5k, I did not compete well at all. Finished feeling way too good and fully recovered in about 3 minutes. One plus was the polyester get up didn't chafe me at all!

Fun party after the race, but I had to get back to downtown Cincinnati through the ghtetto so I decided to start the 3-4 mile cooldown before it got too late at night. Hey, I'm from Idaho and get scared easily.

Later went out with some of the group and had a 4 a.m. night. Rough times Saturday morning.

The funny thing about the ninja turtles was that they actually busted out some pizza on the starting line and ate it! That had to have caused some heartburn.

Wow, good job to Twin!

I decided to go in and watch NYCM in person. I had a good spot just before the Willis Ave Bridge (about mile 20). Yes, definitely brought back memories. Then I just watched the highlights on TV.

That's a good treadmill workout today. At the Y ours only go up to 10mph. I hope you didn't wipe it down afterwards -- I always leave puddles of sweat to let everyone know how hard I was running.

I'll probably try some easy jogging in another week or so.

Great workout and I am glad to hear the legs are feeling good. They must, those are some awesome splits!

Thats a good workout. I'm a big believer in negative splitting most workouts.

Thanks guys. It feels like maybe things are coming around (healthwise) and now just the consistency in training needs to happen.

Greenbelt + Federal Way Bike Path/Canals - 1:38

Long run on a gorgeous day after work today. Did the first 40 minutes easy with Conrad on the Ann Morrison/Greenbelt loop, then did about an hour solo on the Federal Way bike path and then back on the canals just below. Again, I was underfueled and dehydrated on my long run. I was going to do 14 miles, but my calf was feeling like it could cramp and my body was shutting down a little. Just need to prepare a little better for the longer runs. Still, a great day to be out running.

ASTYM website:

http://www.performancedynamics.com/

My opinion is as thus:

Normal, healthy collagen fibers within a tendon should align with each other in parallel (think spaghetti in a pack). When a tendon is severely damaged, the body starts laying down new collagen very quickly, and as a consequence, it does not align normally (think spaghetti in a pot). This scar or misaligned collagen is weak and inflexible and very suseptable to irration and pain.

The immune system plays a *very* important role in soft tissue healing because it phagocytizes or chews up damaged tissue. Immune cells also secrete signaling molecules that stimulate tissue growth. ***With achilles tendonosis, paradoxically, after the injury progresses from the acute to the chronic stage, there is a complete dearth of immune cell involvement so the tendon gets stuck in a chronic degenerative state.***

In general, I think ASTYM re-introduces good inflammation to help the body finish healing cycles and clear out old scar tissue. Its a lot more potent than massage because the plastic instruments produce higher local pressure to physically traumatize the tendon.

The PT I worked with initially thinks the direction of force application is important and that a shearing force is created that damages collagen/scar that is not aligned with the health portion of the tendon. (This was in response to my asking why I couldn't just put on a pair of track spikes and run some hard sprints to traumatize the tendon and thereby stimulate healing). In general I agree with this. At the molecular level, I do know that there are proteases (enzymes that degrade proteins) that specifically target misaligned collagen. I suspect that ASTYM traumatizes the tendon just enough to invoke an immune reponse and activate specific proteases, etc, without *damaging* the tendon, helping it escape from its maladaptive state of quiessence.

My PT told my that for the ASTYM to work, I had to run on it because the forces the tendon is exposed during is regenerative would shape its remodeling. This is consistent with my knowledge base. I also had to stretch multiple times a day to keep the new collagen from being laid down short and tight. I suspect that the running was more important than the stretching, but I could be wrong.

After the first 2-3 treatments I wasn't so sure it was going to work. It took 4-5 treatments (2x/week) and then I could tell for sure that my tendon was getting better. After going through a few treatments, I've learned how to do on myself and got some ASTYM-like instruments off ebay and use them when I can't get over something. For me, its been a magic bullet.

From johnr on Sat, Dec 20, 2008 at 17:51:50

Thanks for the info. I might look into some options for this type of PT in Boise. What does the instrument look like that you purchased to do it yourself?

John

From Phoenix on Sat, Dec 20, 2008 at 19:52:44

John,

I got mine here:

http://guashatools.com/

I would think Boise has a few PTs that do ASTYM. I'd call any local sports medicine clinics and ask. Also, it would probably be good to go see a sports medicine doctor to get some imaging done (preferably a non-surgeon to start out with because you don't want a one-trick-poney with a trigger finger for the knife).

Sometimes with prolonged tendonitis/tendonosis, calcium deposits form, almost like little chunks of bone. I think those usually need to be surgically removed, ie Liu Xiang. I got mine imaged via ultrasound which ruled out spurs but did show a very small area of degeneration. My sports med doc was the one who told me about ASTYM and referred me to the PT.

Jogged around Gold's for 10 minutes outside, then did the rest on the treadmill, including 5 miles at approx. marathon pace (6:22 to 6:18). Good strength workout that required some concentration - especially on the boring treadmill.

Weights & core - 20 minutes. A really strong full body circuit-type workout.

BK Track/Campus + neighborhoods - 57:11

This was a battle today, and very draining for a 7.5 miler. I tried the canals, but the snow was too deep, so I hit the BK track, which wasn't much better. I finally settled on some laps around the BK parking lot, trying to avoid the ice. I finished up on the roads which weren't actually as bad as I thought. To average 7:35 pace was pretty good for today! And I'm glad I got outside rather than running on the treadmill.

Treadmill - 1:22

I wasn't up to battling the mountains of slush today. Those who did, you're tougher than me. I opted for my longest treadmill run ever. I watched "Taxi Driver" during my run and just kept it super easy.

Run to South and back+ - 1:05

I ventured outside this afternoon and had a very tough run on the crusted ice. I really was hoping today would be better. I think tomorrow I'll try the greenbelt or go to the gym and hit the treadmill. Overall pace was 8:11/mile and I don't think I could have gone any faster without falling down.

Despite the run being tough, the weather wasn't too bad (20's?) and it was nice to at least get outside.

A.M. - Greenbelt - 20:22

Dropped Emily off at work, and I wanted to see what kind of shape the greenbelt was in. I jogged 20 minutes with Leo in a pretty solid snowstorm. The greenbelt is runnable at about 8:00/mile pace, I would guess.

P.M. - Neighborhoods + treadmill - 52:40

Ran 29 minutes on the roads, and got some strange looks from people. I was able to manage 8:15/mile pace so it wasn't too awful. Then I hopped on the treadmill and did 4 x 3:00 hard at 6.5% incline with 2 minute recoveries. Felt pretty good on these.

Greenbelt - 1:24

Had a pretty nice longer run out on the greenbelt today. Started at the Doubletree and went upstream. I made it a few minutes on the dirt section (more accurately an ice section) before turning around. Overall it was still icy, slushy and hard going, but that's ok. Did 6 x 30 second pickups on a relatively safe stretch of path at mile 6.

A.M. - Greenbelt - 14:36

Dropped Emily off at work, then ran with Leo down to the river and back. He was struggling today and we ended up walking the last bit. Warm and windy out today.

P.M. - Run from Gold's - 53:43

Steady run from the gym around Capital High School, then did 8 x 20 second strides in the Fairmont parking lot. The roads and sidewalks are pretty much clear, and I was able to run in shorts. What a great feeling.

PMI: 1.5 mile wo, 4 mile tempo, 1 mile wd

Ran around the neighborhoods for this run. It was a bit harder than I hoped for and I didn't feel that great. Splits were 6:06, 6:01, 5:51 and 5:51 for a 23:48 (5:57/mile) total. Next time I'll add another mile on the tempo and start just a few seconds slower.

PMII: Run to Golds - 14+

Ran to the gym and did the steamroom/hot tub workout. An easier way to work up a sweat than running a tempo run!

A.M. - Run to Camelsback + back - 39:08

Ran with Mat from his new house to Camelsback Park and back. We wanted to run the trails there, but they were as icy as I've ever seen any surface (maybe a slight exaggeration, but not much). We almost fell just walking on them. It's just as well because my shin is really starting to become an issue, even though I've been trying to ignore it.

P.M. - Canal Banks - 17:24

Really easy jog with Leo. Last run of 2008 and it was a dandy.
